In the schedules, there
are different workouts and some cross-training ideas.
Your tempo pace is meant to be "comfortably hard."
For your interval pace, use Daniel's
V-Dot chart and base the speed of you intervals on
your last 5K or 2 mile time.
As with all training schedules,
adapt them to fit your life style. They are meant only
to be templates, not handcuffs. Don't become a slave to
the schedule ...listen to your body and back-off if you're
feeling tired, needing a extra day of rest.
